Skills for sleep problems: winding down

The mind keeps running once it gets quiet. What actually helps in the evening – and what makes sleep worse.

At night there is no distraction, so the evening is when suppressed material surfaces. With high emotional load, sleep problems are the rule rather than the exception. Skills can ease the way into sleep, even if they cannot force it.

The hour before matters

Dim the lights, lower screen brightness and volume

Always the same short sequence – the brain learns the signal

Write worries down: paper by the bed, postpone the topic

No heavy conversations or attempts to resolve conflict late at night

Body first

A longer out-breath lowers arousal: in for four, out for six to eight, ten times. Then a muscle round: tense the feet, hold, release – working up to the shoulders. A warm shower or warm feet help too, because core temperature drops afterwards.

If you lie awake

After about 20 minutes, get up, do something calm in low light, and return only when sleepy. The bed should stay linked to sleep, not to rumination.

Rumination stop: name the topic, say "there is time for this tomorrow", move attention to your breathing or to sounds in the room. It usually takes many repetitions – that is normal.

When to see a doctor

If insomnia lasts for weeks, if you barely function during the day, or if medication is involved, this belongs in medical hands. Skills do not replace treatment.
